What the Evidence Actually Shows
The popular story is simple. Phone screens emit blue light. Blue light suppresses melatonin. Therefore a blue light filter protects sleep. Every step in that chain is partly true, but the actual outcome research is considerably messier than the story suggests.
A 2022 randomized trial published in Sleep Health compared iPhone users with Night Shift enabled against those with it disabled. The study found no statistically significant difference in sleep latency, duration, or quality between the groups. A follow-up 2023 study in Journal of Applied Physiology tested amber filter glasses and found a small melatonin change but no effect on subjective sleep.
Meanwhile, the underlying biology is real. A 2019 study in Current Biology showed that blue-enriched light in the evening does suppress melatonin and shift circadian timing. The gap between the laboratory finding and the consumer app outcome sits in one detail. Phone use itself, the content and cognitive engagement, appears to affect sleep more than the colour temperature of the screen.
Content beats colour
A 2021 review in Chronobiology International compared passive reading on a dim phone screen against active social media use on an amber-shifted screen. The active social use disrupted sleep despite the warmer colour. The passive reading did not disrupt sleep despite the neutral colour. What you do on the phone matters more than how it looks.

There are four likely reasons the research on blue light apps is inconsistent.
Phone brightness is variable. Night Shift shifts colour but does not automatically dim brightness. A phone at 80 percent brightness in amber mode still delivers more total light than a phone at 20 percent brightness in default colour.
Exposure is brief. Most evening phone use sessions are in bursts of 5 to 15 minutes. Melatonin suppression studies typically use continuous exposure of 60 minutes or more. The short-burst pattern may not cross the threshold for a measurable effect.
Individual sensitivity varies. Some people have highly melatonin-sensitive circadian systems, others less so. Blue light filters help the sensitive group more than averages suggest.
Phone use itself is stimulating. Checking email, arguing in a group chat, or watching dramatic video triggers cognitive and emotional arousal that keeps the nervous system active regardless of light wavelength.

In our experience with customers who report sleep problems, four changes matter more than any blue light app.
Amber bedroom lighting. A bulb with a colour temperature under 2700K in the bedroom lamps affects the whole room, not just the phone screen. Far more of your evening light exposure comes from overhead and lamp bulbs than from the phone.
Reduce brightness across the board. Every phone, laptop, and TV has a brightness slider. Dropping all of them to 25 percent after 8 p.m. reduces total light exposure more than any blue-shift filter.
Phone into a drawer after 9 p.m. The most effective intervention, full stop. Use a physical alarm clock and keep the phone out of sight.
Physical books or e-ink readers for evening reading. Paper books emit no light. E-ink readers emit very little, and that is independent of any filter. A 2014 PNAS study showed that reading on a backlit tablet before bed reduced melatonin and lengthened sleep onset compared to reading a physical book.

Late-night work on a desktop computer. If you are editing code, writing a report, or processing photos past 10 p.m., the sustained bright light exposure is the scenario closest to the lab studies that showed melatonin suppression. f.lux or equivalent helps here.
High-sensitivity individuals. About 15 to 20 percent of the population has unusually melatonin-responsive circadian systems. If you already know evening light gives you trouble sleeping, any filter or dim setting matters more for you than average.
Shift workers trying to sleep during the day. Amber or red-shifted screens in the morning after a night shift help signal to the circadian system that the "day" is ending and sleep should start.
