Do Blue Light Blocking Glasses Actually Help You Sleep?
It depends almost entirely on the lens colour. The Science: Why Lens Colour Is Everything
The blue light mechanism behind these glasses is real. Light in the 460 to 480 nanometre range activates melanopsin-containing cells in the retina that signal your brain's internal clock to suppress melatonin production. Wearing glasses that filter those wavelengths in the evening preserves the natural melatonin rise that helps you fall asleep.
The problem is that the marketing has gotten far ahead of the evidence, and has obscured a critical distinction: clear lenses and amber lenses are not the same product wearing different marketing names.
Clear Lenses vs. Amber/Orange Lenses: The Research
A 2025 consensus paper in Translational Vision Science and Technology (Glickman et al., PMC12315928) introduced a metric called melanopic daylight filtering density (mDFD), a measure of how effectively a lens filters the specific wavelengths that drive circadian melatonin suppression. Their findings by tint category:
- Orange lenses: mDFD of approximately 1.41, substantial filtering
- Grey tint: mDFD of approximately 1.04, adequate
- Amber tint: mDFD of approximately 0.28, weak, despite the name
- Clear "blue-blocking" lenses: insufficient, do not meet the mDFD 1.0 threshold
The paper explicitly states that clear lenses "do not reduce biological potency sufficiently" even at low smartphone brightness. McGill University's Office for Science and Society (Jonathan Jarry, M.Sc., 2023) independently measured clear blue-blockers blocking only around 20% of blue light, far short of what the circadian mechanism requires.
The best available RCT evidence on evening amber glasses: Shechter et al. (2018, Journal of Psychiatric Research, PMID 29101797) randomized 14 adults with insomnia to amber lenses or clear placebo lenses worn for two hours before bed. Actigraphic total sleep time increased by approximately 28 minutes (p=0.035). A 2025 meta-analysis in Frontiers in Neurology (PMC12668929) pooling three RCTs found a non-significant trend toward improvement across all outcomes, but the total sample across all three trials was only 49 participants, making statistical significance difficult to achieve. The Cochrane systematic review (Singh et al., 2023, PMID 37593770) of 17 RCTs concluded there is probably little to no effect, but rated the evidence certainty as low to very low.
Honest summary: amber and orange lenses have moderate biological plausibility and some RCT support, especially in people with insomnia. Clear lenses marketed as blue blockers are not an evidence-based sleep intervention.

Who Actually Benefits?
The research suggests the clearest benefit is for people who already have disrupted sleep. In Shechter et al.'s trial, the 28-minute improvement was observed specifically in participants with insomnia symptoms. A 2021 trial by Bigalke et al. in Sleep Health (PMID 33707105) testing amber lenses in healthy adults without sleep problems found no significant objective improvements, the benefits seem to be more pronounced when there is a problem to correct.
People who may benefit most:
- Those with delayed sleep phase, consistently falling asleep much later than desired, who cannot reduce light exposure through other means
- People with insomnia who do screen-heavy evening routines and cannot significantly reduce them due to work
- Night shift workers managing circadian disruption
- Adolescents and younger adults, who are more sensitive to light-driven melatonin suppression than older adults
For healthy sleepers who already go to bed at consistent times and get adequate sleep, the evidence of additional benefit from amber glasses is weak.
What to Look for When Buying
The Four Things That Actually Matter
These criteria come directly from the 2025 Glickman et al. consensus paper, the most rigorous current standard for evaluating these products.
- Visible amber or orange tint. This is the non-negotiable criterion. If you can see colours accurately through the lens, it is not blocking enough to matter for melatonin protection. Normal colour perception through the lens means inadequate circadian filtering.
- Published transmission spectrum or mDFD value. Credible brands publish a graph showing what percentage of light at each wavelength their lenses transmit. Look for near-zero transmission at 480 nm. An mDFD of 1.0 or greater is the 2025 consensus minimum threshold.
- Wraparound fit. The Shechter RCT used wraparound frames to prevent peripheral light leakage from the sides. Standard straight-temple frames allow blue light in from the periphery. This matters more in bright rooms than dim ones.
- Evening-only intent. The glasses should be marketed and used for evening wear. Products positioned for all-day wear (typically clear lenses) are addressing a different problem, eye comfort during screen use, and should not be expected to improve sleep.
Start wearing them at least two to three hours before your target bedtime. The Shechter trial used a two-hour window; the Glickman consensus recommends a minimum of three hours.
Brands Worth Considering
The following are in the amber/orange category that the evidence actually supports for sleep. Note that independent lab verification is rare across all consumer brands, these are best-available options, not clinical endorsements.
Swanwick Night Swannies
Australian brand with wide distribution to Canada. Their Night Swannies use genuine orange-amber lenses and are in the category that the science supports. Swanwick has funded their own internal research (not peer-reviewed) but at least their nighttime product uses the right lens type. Avoid their "Day" versions for sleep purposes, clear lenses do not meet the mDFD threshold.
Ra Optics
Purpose-built for circadian health with published filtering specifications. They offer both orange and red (more aggressive) options and are well-regarded in the circadian science community. More expensive than most options but among the most transparent about their products' optical properties.
BlockBlueLight
Australian brand that publishes transmission curves for their products. Their orange and red options are consistent with the evidence base. They also sell clear lenses, which as noted above are not evidence-based for sleep.
TrueDark Twilights
Red-tinted lenses that block both blue and green wavelengths, more aggressive than most orange options. Popular among people with severe circadian disruption. More visually disruptive than amber (red tint significantly alters perceived colour) but the most aggressive option available for evening blue-green blocking.
Brands to approach with scepticism for sleep claims: Felix Gray, DUCO, Gamma Ray, and similar clear or near-clear fashion-forward lenses. These may offer some eye comfort benefit during screen use but do not provide meaningful circadian protection per the mDFD evidence.
A Note on Daytime Use
Wearing blue-blocking glasses during the day is counterproductive for sleep. Daytime bright-light exposure, including blue-spectrum light, is necessary to anchor your circadian clock, boost daytime alertness, and create a stronger melatonin signal in the evening. The 2025 Glickman consensus paper explicitly states that daytime wear "would be counterproductive" and would cause users to "fail to meet consensus-based daytime recommendations" for healthy circadian rhythms.
