The 3-Hour Rule: Why Meal Timing Matters as Much as What You Eat
Before examining specific foods, timing deserves attention because it affects sleep regardless of what you eat. Large meals trigger thermogenesis: the metabolic process of digesting food generates heat, which raises core body temperature. Core temperature needs to drop to initiate sleep, so a large meal close to bedtime works against the thermal drop your body relies on to transition into sleep.
Crispim et al. (2011) studied the relationship between food intake timing and sleep in healthy adults and found that eating a larger proportion of daily calories in the evening was associated with longer sleep latency (taking longer to fall asleep), more nighttime awakenings, and reduced sleep efficiency. The timing effect was independent of the total calories consumed.
Large meals also increase the risk of gastro-oesophageal reflux, particularly when lying down shortly after eating. Even mild reflux that does not produce obvious heartburn can cause micro-arousals and fragmented sleep. The three-hour gap between a substantial dinner and bedtime allows gastric emptying to begin and reduces both the thermogenic and reflux effects.
This does not mean you cannot eat anything in the evening. A small, easily digestible snack 30-60 minutes before bed can be helpful, particularly one that includes tryptophan and a small amount of carbohydrate. The issue is primarily with large, heavy, or high-fat meals within three hours of sleep.

Best Foods for Sleep: Tryptophan, Complex Carbs, and Magnesium
Peuhkuri et al. (2012) reviewed the research on diet and sleep and identified three nutritional pathways that support better sleep quality and duration.
Tryptophan-rich protein sources. Tryptophan is an essential amino acid and the dietary precursor to both serotonin and melatonin. Your body cannot produce it; it must come from food. Good sources include turkey, chicken, eggs, cheese, cottage cheese, tofu, salmon, and pumpkin seeds. Including a moderate portion of any of these at dinner creates the substrate for the melatonin synthesis pathway.
The catch is that tryptophan competes with other large amino acids for transport across the blood-brain barrier. Eating protein alone does not guarantee that tryptophan reaches the brain efficiently.
Complex carbohydrates. This is where carbohydrates earn their place in a sleep-friendly dinner. When you eat carbohydrates, insulin is released, which promotes the uptake of competing amino acids into muscle tissue. With the competition reduced, tryptophan's proportion in the bloodstream increases, and it can cross into the brain more effectively. Sweet potato, brown rice, quinoa, oats, and lentils are all good choices. The key is complex carbohydrates, which provide a slow insulin response, not refined sugars, which cause a rapid spike and subsequent crash that can disrupt sleep timing.
Magnesium-rich foods. Magnesium is involved in over 300 enzymatic reactions in the body, including activation of GABA receptors, the inhibitory neurotransmitter system that reduces neural activity and promotes relaxation and sleep. Magnesium deficiency is associated with poor sleep quality and restless legs. Leafy greens (spinach, kale, Swiss chard), legumes (black beans, edamame, lentils), pumpkin seeds, almonds, and dark chocolate (70%+) are good dietary magnesium sources. Including at least one serving at dinner supports the GABA pathway into the evening.
St-Onge et al. (2016) found that fibre intake was positively associated with more time in slow-wave (deep) sleep, while saturated fat intake was negatively associated with deep sleep. This points toward a dinner composition that favours fibre-rich plant foods and lean protein over fatty meats and processed foods.
Worst Offenders: Spicy Food, High-Fat Meals, and Alcohol
Spicy food. Capsaicin, the active compound in hot peppers, raises core body temperature by activating thermoreceptors. Eating spicy food in the evening can elevate core temperature for several hours. Combined with the reflux risk of any heavy meal, spicy dinners create a double challenge for sleep onset. If you enjoy spicy food, scheduling it for lunch rather than dinner avoids this problem entirely.
High-fat meals. Fat has the slowest gastric emptying rate of the three macronutrients, meaning a high-fat dinner stays in your digestive system longer. This prolongs the thermogenic effect of digestion into the sleeping hours and increases reflux risk. Crispim et al. (2011) specifically noted that higher fat intake in the evening was associated with more nocturnal awakenings.
Alcohol. This is perhaps the most counterintuitive finding for many people. Alcohol is a central nervous system depressant and reduces sleep onset time. It feels like it helps you sleep. The problem emerges in the second half of the night.
Roehrs and Roth (2001) reviewed the literature on alcohol and sleep and found that while alcohol does accelerate sleep onset and increases slow-wave sleep in the first half of the night, as it metabolises it causes a rebound arousal effect in the second half, leading to more awakenings, lighter sleep, and REM suppression. The net effect across the full night is reduced sleep quality, shorter total sleep time, and increased next-day fatigue. Alcohol also worsens sleep apnoea by relaxing the muscles of the upper airway.
Tart Cherry Juice: A Special Mention
Howatson et al. (2012) published a study showing that tart cherry juice supplementation increased melatonin levels, improved sleep duration, and improved sleep quality in healthy adults. Tart (Montmorency) cherries are one of the few whole foods that contain dietary melatonin in meaningful concentrations, along with tryptophan and anthocyanins that may also contribute to the effect.
A small glass (240ml) of tart cherry juice with dinner or as an evening drink is one of the better-supported food-based sleep recommendations. It is distinct from sweet cherries, which have much lower melatonin content.
This is not a miracle cure and the effect sizes in individual studies are modest. But it is a practical, low-risk addition to an evening nutrition routine for anyone interested in optimising sleep through diet.
Sample Sleep-Friendly Dinners
The following examples apply the tryptophan-plus-complex-carb principle with moderate portion sizes, finished at least 2-3 hours before bed.
Option 1: Baked salmon with sweet potato and spinach. Salmon provides tryptophan, omega-3 fatty acids, and vitamin B6 (which supports serotonin synthesis). Sweet potato provides complex carbohydrate for tryptophan transport. Spinach contributes magnesium and fibre.
Option 2: Turkey and vegetable stir-fry with brown rice. Ground or sliced turkey is one of the most tryptophan-dense protein sources. Brown rice provides the insulin signal for tryptophan transport. Add leafy greens or broccoli for magnesium and fibre.
Option 3: Lentil soup with whole grain bread. Lentils provide both tryptophan and magnesium, along with substantial fibre. Whole grain bread adds the carbohydrate component. This option works particularly well for vegetarians or anyone eating lightly in the evening.
Option 4: Egg omelette with cheese and toast. Eggs and cheese are both high in tryptophan. Whole grain toast provides the carbohydrate. This is a fast, low-effort dinner option that applies all three sleep-nutrition principles.
Evening snack option (30-60 min before bed): A small bowl of cottage cheese with a few whole-grain crackers. Cottage cheese is rich in casein protein and tryptophan; it digests slowly and keeps amino acid levels steady into the night.
Even the Best Dinner Has Limits
Getting evening nutrition right supports sleep. But nutrition is one of many variables in sleep quality, and for most adults it is not the primary bottleneck.
If you eat a well-timed, tryptophan-rich dinner, avoid alcohol and spicy food, and still wake frequently in the night, the issue is likely elsewhere: in the bedroom environment, in sleep hygiene practices, or in the physical sleep surface. A mattress that creates pressure points, traps heat, or transfers motion causes sleep fragmentation that no dietary choice can prevent.
