Both groups then went to sleep in the lab while their brain activity was monitored via polysomnography, the gold standard for objective sleep measurement.

The to-do list group fell asleep an average of 9 minutes faster. In sleep medicine, 9 minutes is a clinically meaningful difference. It is comparable to the effect size seen with some behavioural sleep interventions. The more specific and detailed the to-do list, the faster the sleep onset.

How Cognitive Offloading Works

The theoretical framework behind the brain dump is cognitive offloading, the idea that we can use external tools (paper, lists, calendars) to reduce the processing load on our internal working memory. Working memory has limited capacity. When it is occupied holding unfinished tasks, pending decisions, and open loops, it cannot fully disengage during the transition to sleep.

Barclay et al. (2013) studied pre-sleep cognitive arousal in insomnia and found that one of the most consistent predictors of delayed sleep onset was intrusive thoughts about unresolved tasks and plans. Section 1: Tomorrow's top three priorities (2 minutes). Write down the three most important tasks you need to accomplish tomorrow. Be specific. Start the brain dump 30 minutes before your target bedtime. This gives you time to write, followed by whatever other wind-down activities you prefer (stretching, reading, a warm bath), before getting into bed. The sequence matters: write first, then relax, then sleep.

For the habit to stick, keep the barrier low. The notebook and pen should be visible and accessible. Do not store them in a drawer. The goal is that starting the brain dump requires zero searching and zero setup.

When to See a Doctor

The brain dump is a helpful tool for the common experience of a busy, preoccupied mind at bedtime. It is not a treatment for clinical insomnia or anxiety disorders.
