The WFH Time Drift Problem
Here is how it starts. Without a commute, you sleep in 15 minutes. That felt good, so the next day you sleep 20 minutes later. Within a month, your natural bedtime has shifted from 10:30 PM to midnight, and your wake time from 6:30 AM to 8:00 AM. You are getting the same hours of sleep, but everything is shifted later.
This is not a discipline problem. It is a circadian rhythm issue. Your internal clock naturally runs slightly longer than 24 hours. Without external cues (called zeitgebers, from the German for "time givers"), it drifts later each day. For most people, the dominant zeitgeber is morning light exposure combined with a consistent social schedule. A commute provided both. Remote work removed them.
Research published in Somnologie found that the human circadian rhythm, when free-running without external time cues, averages about 24.2 hours. That extra 12 minutes per day does not sound like much, but over a month it adds up to 6 hours of drift. This is why remote workers who "just go with the flow" end up going to bed at 2 AM and waking at 10 AM within a few months.
Why Time Drift Actually Hurts You
Sleeping from midnight to 8 AM instead of 10:30 PM to 6:30 AM provides the same duration, so why does it matter? Three reasons:
1. Social Jet Lag
Even remote workers have meetings, deadlines, and family obligations that follow conventional time. If your body thinks it is 6 AM when the clock says 8 AM, you start every day fighting your biology. Researchers call this "social jet lag," the mismatch between your internal clock and your social clock. A meta-analysis in Sleep Medicine Reviews found that social jet lag is associated with poorer health outcomes including metabolic dysfunction, mood disorders, and impaired cognitive performance (Caliandro et al., 2021).
2. Light-Dark Mismatch
Your circadian rhythm is calibrated by light. If you sleep until 9 or 10 AM, you miss the strongest morning light signal that resets your clock daily. Research in PNAS found that light exposure, particularly in the morning, is the primary zeitgeber for human circadian rhythms (Duffy & Wright, 2005). Missing morning light means your clock does not get its daily reset, which allows further drift.
3. Melatonin Timing Shifts
Your body starts producing melatonin (the sleep hormone) about 2 hours before your habitual bedtime. If your sleep schedule drifts later, melatonin onset shifts with it. Trying to go to bed early on a Sunday night before a Monday morning meeting becomes physiologically difficult because your melatonin has not kicked in yet. This is the same mechanism behind jet lag.
How to Fix It: The Three Anchors
Anchor 1: Consistent Wake Time
This is the single most important change. Set a wake time and stick to it every day, including weekends. Research from the American Academy of Sleep Medicine confirms that a consistent wake time is more effective at regulating circadian rhythm than a consistent bedtime, because morning light exposure at a consistent time provides the strongest daily reset signal.
The rule of thumb: keep your wake time within 60 minutes of the same time every day. If you wake at 7:00 AM on weekdays, do not sleep past 8:00 AM on weekends. Wider variations restart the drift cycle.
Anchor 2: Morning Light Exposure
Within 30 minutes of waking, get 10 to 15 minutes of natural outdoor light. This does not mean staring at the sun. It means stepping outside, drinking your coffee on the porch, or walking around the block. Even on overcast Ontario winter days, outdoor light intensity (2,000 to 10,000 lux) far exceeds indoor lighting (100 to 500 lux).
Research published in Sleep Medicine Reviews found that a combination of 30-minute morning bright light exposure and low-dose afternoon melatonin is effective at advancing circadian rhythm timing (Burke et al., 2013). For remote workers, the light component is the easy part: you just need to go outside.
In Ontario, winter mornings are dark. If you wake before sunrise, a 10,000-lux light therapy box used for 20 to 30 minutes during breakfast can substitute for natural light. These are widely available and commonly used for seasonal affective disorder, but they serve a dual purpose as circadian anchors.
Anchor 3: Evening Wind-Down
If morning light is the "go" signal, evening darkness is the "stop" signal. Dim your lights 60 to 90 minutes before your target bedtime. Reduce screen brightness or use night mode on your devices. This allows melatonin production to ramp up at the right time.
For remote workers, this is where discipline matters most. The temptation to check one more email, watch one more episode, or scroll social media is stronger at home than in a structured evening routine. Set a hard screen cutoff time and protect it.
The Mattress Connection
Time drift worsens when falling asleep takes longer than it should. If you get into bed at 10:30 PM but cannot fall asleep until midnight because your mattress is uncomfortable, hot, or unsupportive, your body learns that midnight is bedtime. The mattress is not the primary cause of time drift, but it can be a reinforcing factor.
Research in the Journal of Chiropractic Medicine found that participants who switched to properly supportive mattresses reported faster sleep onset alongside reduced pain and improved sleep quality (Jacobson et al., 2008). Faster sleep onset means your intended bedtime becomes your actual bedtime, which keeps your circadian rhythm aligned.
Mattress temperature matters too. Research in the Journal of Physiological Anthropology found that the optimal sleep temperature is 15.6 to 19.4 degrees Celsius (Okamoto-Mizuno & Mizuno, 2012). A mattress that sleeps hot extends the time to fall asleep because your core body temperature needs to drop for sleep onset. This is especially problematic in summer when Ontario evenings are warm.
A Practical Reset Schedule
If your sleep schedule has drifted significantly (more than 2 hours from your target), do not try to shift it all at once. Abrupt changes create the same misery as jet lag. Instead, shift gradually:
- Week 1: Set your wake time 30 minutes earlier than your current wake time. Get outside for light within 30 minutes. Keep everything else the same.
- Week 2: Move your wake time another 30 minutes earlier. Begin dimming lights 90 minutes before your target bedtime.
- Week 3: Another 30-minute shift. By now your melatonin timing should be shifting to match.
- Week 4: Final adjustment to your target wake time. Lock it in and do not deviate more than 60 minutes on weekends.
This gradual approach (chronotherapy-lite) allows your circadian rhythm to shift without the miserable sleep deprivation of a cold-turkey schedule change.

Not exactly. Delayed sleep phase disorder (DSPD) is a clinical circadian rhythm disorder with a genetic component that typically starts in adolescence. WFH time drift is an environmentally induced schedule shift caused by removing the zeitgebers (morning light, commute schedule) that kept your rhythm anchored. Time drift is usually easier to fix than DSPD because the underlying circadian machinery is normal. If gradual schedule shifting does not work after 4 to 6 weeks, consult a sleep specialist to rule out DSPD.
Should I use melatonin to reset my sleep schedule?
Low-dose melatonin (0.5 to 1 mg) taken 2 to 3 hours before your target bedtime can help advance your circadian rhythm. Research supports this approach when combined with morning light exposure. However, melatonin is a timing signal, not a sleeping pill. It helps shift when you feel sleepy, not how deeply you sleep. Talk to your doctor before starting melatonin, especially if you take other medications.
How much does mattress temperature affect sleep onset?
Significantly. Your core body temperature must drop about 1 to 1.5 degrees for sleep onset. A mattress that traps heat works against this natural process. Hybrid and innerspring mattresses sleep cooler than solid foam because air circulates through the coil layer. If you are trying to fall asleep earlier, a cooler mattress reduces one barrier to hitting your target bedtime.
What if I am a natural night owl?
Chronotype (whether you are a morning or evening person) is partially genetic. True evening chronotypes may naturally prefer later sleep and wake times, and forcing a 6 AM wake time may not be realistic or healthy. However, most people who think they are night owls have actually developed a shifted schedule through habits. Try the gradual reset protocol for 4 weeks before concluding that your chronotype is the issue. If morning light exposure and consistent wake times do not shift your rhythm, you may genuinely be an evening type.
