Stutz, Eiholzer and Spengler published a systematic review and meta-analysis of 23 studies in Sports Medicine (2019). They found that evening exercise actually increased slow-wave sleep by 1.3 percentage points and did not impair sleep quality. Slow-wave sleep is the deep, restorative stage. It went up, not down.
In 2021, Kahn and colleagues published one of the largest real-world sleep studies ever conducted in Frontiers in Public Health: 12,638 individuals across 153,154 nights. Evening moderate-to-intense activity, defined as 30 or more minutes within 3 hours of sleep, occurred on 12.4% of nights. On those nights, sleep duration increased by 3.4 minutes and sleep onset occurred 13.7 minutes earlier. Not worse. Better.

- Light-to-moderate exercise ending 2 hours before sleep was associated with 36-minute earlier sleep onset, 5.4% increase in sleep duration, 6.8% decrease in nocturnal resting heart rate, and 14.1% increase in heart rate variability
- Only high-strain exercise ending very close to bedtime showed any negative impact

The 2-Hour Rule
If you run at moderate intensity (conversational pace, roughly 60 to 70% of your maximum heart rate), finishing 2 hours before bed is the sweet spot. For a 10:30 PM bedtime, that means finishing your run by 8:30 PM. For interval training, tempo runs, or race-pace efforts, add another hour: finish by 7:30 PM. For an easy recovery jog, even 90 minutes before bed appears fine. The current evidence does not support the blanket prohibition on evening exercise. It supports being thoughtful about intensity and timing.
