When somebody searches "stretching music" at 10 p.m., the playlist is a bystander. The real actor is the stretching. Music helps you stay in the routine, the way a running track helps you stay in a run, but removing the music from a stretching routine costs almost nothing. Removing the stretching from the playlist costs almost everything.
We have talked to a lot of Brantford customers over the years who have a carefully curated bedtime audio setup and no bedtime routine. The mattress is fine, the room is dark enough, and sleep still takes 45 minutes to come. Four minutes of gentle stretching, done on a firm enough surface, fixes a surprising percentage of these cases. A 2024 systematic review and meta-analysis in Frontiers in Psychology, drawing on randomized controlled trials of exercise interventions for sleep, reported that yoga and gentle stretching produced a large effect on sleep quality in older adults with an effect size of 0.65. A 2024 scoping review in PMC (PMC11365825) focused specifically on chronic stretch training in people with sleep disorders and found consistent improvements in sleep latency, sleep efficiency, and sleep quality scores on the Pittsburgh Sleep Quality Index.
The mechanism is not mysterious. Stretching activates the parasympathetic branch of the autonomic nervous system and dampens the sympathetic branch. The Canadian Chiropractic Association has long recommended gentle pre-sleep stretching as part of a non-pharmacological approach to chronic back and neck pain, both of which are common sleep saboteurs.

An effect size of 0.65 is unusual for a non-drug sleep intervention. By comparison, most over-the-counter sleep aids fall in the 0.2 to 0.4 range. That does not mean stretching replaces medical care; it does mean stretching is one of the few zero-cost, low-risk interventions with genuine evidence behind it.
The research also distinguishes gentle bedtime stretching from intense evening exercise. A 2024 network meta-analysis in the Journal of Clinical Sleep Medicine comparing exercise types for sleep in middle-aged and older adults reported that mind-body practices like yoga and tai chi outperformed high-intensity interval training specifically in the pre-sleep window. The reason is temperature. Cardio raises core body temperature for roughly 90 minutes, delaying the drop melatonin needs. Gentle stretching does not. If your evening workout has been counterproductive, this is probably why.
A four-move bedtime routine
Here is the routine we share with customers who ask. It takes about four minutes, fits on top of any mattress, and does not require a mat. All four moves are designed to be done in or beside the bed.
The four-minute routine
- Seated forward fold, 60 seconds. Sit on the edge of the bed, legs straight out, hands reaching toward the toes. No bouncing. The stretch lengthens the hamstrings and the lower back, which sit in a shortened position through most of a sitting day.
- Supine spinal twist, 45 seconds each side. Lie on your back, bring one knee across your body, and let the opposite shoulder stay down. Most people feel a small crack in the mid-back. That is safe. The twist releases the thoracic paraspinals.
- Knees to chest, 60 seconds. Lie on your back, pull both knees gently toward the chest, and hold. This is the single best move for a lower back that has been in a chair all day.
- Legs up the wall, 90 seconds. Scoot your hips close to the wall or headboard, legs up, arms relaxed. This is the most parasympathetic move in the routine, and it is why yoga teachers love it. Blood return improves, the vagus nerve settles, and most people feel a shift in heart rate within 60 seconds.
Do not hold your breath. Do not push past the point of gentle sensation. If any move makes a joint complain, skip it and come back next week.
Why the mattress matters for stretching
Here is a thing nobody mentions. The softer your mattress, the harder it is to do effective bedtime stretching on it. A plush pillowtop bed absorbs every attempt at a supine twist, and you end up recruiting your abdominal muscles to compensate, which is the opposite of relaxation. A medium-firm to firm sleep surface is the one that lets the body actually release.

Frequently asked questions
Do I really need music for bedtime stretching?
No. The music is a habit cue, not a mechanism. If you like a calming playlist, use one at 60 to 80 BPM. If silence works, that is equally fine. The research is about the stretching, not the soundtrack.
How long before bed should I stretch?
Immediately before. Unlike cardio exercise, which should finish 90 minutes before bed, gentle stretching is designed to end at lights-out. The last move (legs up the wall) transitions naturally into lying down and turning off the light.
I have recent lower back surgery. Is this safe?
Ask your surgeon or physiotherapist. Post-surgical routines usually need modification in the first six to twelve weeks. A supervised physiotherapy session is worth more than any generic article once surgery is in the picture.
My mattress is too soft for the routine. Do I need a new one?
Not necessarily right away. Try the routine on a firmer surface (a yoga mat on the floor works) for two weeks to see if the benefit is real for you. If it is, a firmer mattress becomes a reasonable next investment. We will help you narrow the choice.
Will this work for sleep apnea?
